Why You’ll Love This Baked High-Protein French Onion Dip

  • Higher in protein: Greek yogurt, protein cream cheese, and shredded cheese add protein to every delicious scoop.
  • Incredible flavor: Slowly caramelized yellow onions bring natural sweetness and that signature French onion flavor.
  • Extra creamy and cheesy: A combination of cream cheese, Greek yogurt, mayonnaise, mozzarella, and sharp cheddar creates the dreamiest texture.
  • Minimal cleanup: You can mix the entire dip directly in the baking dish!
  • Gluten-free: The dip is naturally gluten-free when made with gluten-free liquid aminos and seasonings.
  • Perfect for entertaining: Serve it for Thanksgiving, Christmas, game day, or any gathering where you need an easy appetizer.
  • Customizable: Use sharp cheddar for a familiar cheesy flavor or Gruyère for a more traditional French onion soup-inspired experience.

What Makes This French Onion Dip Higher in Protein?

Traditional French onion dip often relies heavily on sour cream and mayonnaise. While those ingredients are delicious, I wanted to create something with a little more nutritional value without sacrificing the creamy texture we all love.

The secret? Greek yogurt!

Using 1½ cups of plain Greek yogurt adds protein while keeping the dip thick, creamy, and slightly tangy. I also love using Kite Hill Protein Cream Cheese, although any cream cheese works beautifully. I just love the way it bakes in dips.

Mozzarella and sharp cheddar contribute additional protein and make this dip extra satisfying.

The result is a delicious, protein-boosted appetizer that tastes every bit as indulgent as the original!

Ingredients You’ll Need

For the Caramelized Onions

  • 1½ large yellow onions: Yellow onions become wonderfully sweet and flavorful when cooked slowly.
  • 1 tbsp extra virgin olive oil: Helps soften and caramelize the onions.
  • ¼ tsp sea salt: Draws out moisture and enhances their natural sweetness.
  • 2–3 tbsp water, as needed: Prevents sticking and helps loosen the flavorful browned bits from the skillet.

For the Creamy Dip

  • 8 oz Cream Cheese, softened: My personal preference, but regular or reduced-fat cream cheese works too.
  • 1½ cups plain nonfat Greek yogurt: Adds creaminess and plenty of protein.
  • ¼ cup mayonnaise: Just enough to add richness and balance the tanginess of the Greek yogurt.
  • ½ cup shredded mozzarella cheese: For that irresistible melty cheese pull.
  • ½ cup shredded sharp cheddar cheese: Adds a bold, savory flavor. Gruyère is an amazing substitute!
  • 1 tsp garlic powder: Adds savory depth without chopping fresh garlic.
  • 1 tsp onion powder: Enhances the French onion flavor.
  • 1 tbsp liquid aminos: Adds a delicious umami flavor.
  • ½ tsp dried thyme: A classic herb that pairs beautifully with caramelized onions.
  • ¼ tsp black pepper: For a little extra seasoning.
  • Sea salt, to taste: Adjust according to your preference.
  • Fresh chives, optional: A beautiful finishing touch.

How to Make Baked High-Protein French Onion Dip

Caramelize the onions. Heat olive oil in a large skillet over medium-low heat. Add the sliced onions and sea salt, stirring to coat. Cover with a lid and cook for approximately 15 minutes, stirring occasionally, until softened.

Develop the flavor. Remove the lid and continue cooking over medium-low heat for another 15–25 minutes, stirring occasionally, until the onions are deeply golden, soft, and caramelized. Add a splash of water as needed to prevent sticking. Remove from heat and allow to cool slightly.

Prepare the creamy base. Preheat oven to 375°F. Directly in an 8×8-inch baking dish, combine softened cream cheese, Greek yogurt, mayonnaise, garlic powder, onion powder, liquid aminos, dried thyme, and black pepper. Mix until smooth and creamy. Alternatively, mix everything in a separate bowl before transferring to the baking dish.

Add the onions and cheese. Fold in the caramelized onions, ¼ cup mozzarella, and ¼ cup sharp cheddar (or Gruyère). Spread evenly and sprinkle the remaining ¼ cup of each cheese over the top. You can also just add everything at once and mix to make it super easy.

Bake until bubbly. Bake uncovered for 25–30 minutes, until hot and bubbly around the edges and the cheese is melted. For a golden top, broil for 1–2 minutes, watching carefully. Allow to rest for 10 minutes before serving. Garnish with fresh chives if desired.

The Secret to Perfectly Caramelized Onions

Let’s talk about the most important part of this recipe: the onions!

Caramelizing onions takes a little patience, but I promise it’s worth every minute.

I like to start by cooking my sliced yellow onions in olive oil over medium-low heat with the lid on. This helps them soften and release moisture without burning.

After approximately 15 minutes, I remove the lid and continue cooking until they’re beautifully golden brown and sweet.

The key is to keep the heat relatively low and give the onions enough time to develop their flavor.

If they start sticking to the skillet, add a splash of water and scrape up those flavorful browned bits.

You don’t need any added sugar! Yellow onions develop their own natural sweetness as they caramelize.

Sharp Cheddar vs. Gruyère: Which Is Better?

Both are delicious, but they bring slightly different flavors to this baked French onion dip.

Sharp cheddar adds a bold, tangy, cheesy flavor that makes the dip incredibly satisfying. It’s also easy to find and typically more affordable.

Gruyère has a rich, nutty, slightly sweet flavor that pairs especially well with caramelized onions. It’s traditionally used in French onion soup, so it gives the dip a more classic French onion-inspired flavor.

My favorite combination is mozzarella paired with either sharp cheddar or Gruyère.

Mozzarella creates that beautiful melted cheese texture, while the second cheese adds extra flavor.

You truly can’t go wrong!

Tips for the Best Baked French Onion Dip

Use thick Greek yogurt. A thick, strained Greek yogurt works best to keep the dip creamy rather than watery.

Soften the cream cheese. Room-temperature cream cheese mixes much more easily with the other ingredients, especially if you’re preparing everything directly in the baking dish.

Don’t rush the onions. Deeply golden caramelized onions are what make this recipe so flavorful.

Let the dip rest after baking. Allowing it to cool for approximately 10 minutes helps the dip thicken slightly and makes it easier to scoop.

Taste before adding additional salt. Liquid aminos and shredded cheese already contribute sodium.

What to Serve with Baked French Onion Dip

This dip is delicious with so many different options!

  • Toasted sourdough bread
  • Gluten-free crackers
  • Pita chips
  • Toasted baguette slices
  • Pretzel crisps
  • Cucumber slices
  • Carrot sticks
  • Celery
  • Bell pepper strips

Personally, I love serving it warm with toasted sourdough or crunchy crackers. The contrast between the creamy, cheesy dip and crispy bread is SO good.

Can You Make This French Onion Dip Ahead of Time?

Absolutely! This is one of my favorite things about this recipe, especially during the busy holiday season.

You can caramelize the onions up to 2–3 days in advance and store them in an airtight container in the refrigerator.

You can also assemble the entire dip up to 24 hours ahead of time, cover tightly, and refrigerate until you’re ready to bake.

When it’s time to serve, bake as directed, adding a few extra minutes if the dip is cold from the refrigerator. If using a glass baking dish, follow the manufacturer’s guidance about temperature changes.

It’s such an easy way to get ahead when entertaining!

How to Store and Reheat Leftovers

Store leftover French onion dip in an airtight container in the refrigerator for up to 3–4 days.

To reheat, transfer to an oven-safe dish and warm at 325°F until heated through. You can also microwave individual portions in short intervals, stirring occasionally.

Because this recipe contains Greek yogurt, you may notice a little separation after refrigeration or reheating. Simply stir gently to bring everything back together.

I don’t recommend freezing this dip because the dairy-based ingredients can become grainy or separate after thawing.

Frequently Asked Questions

Can I use regular cream cheese instead of dairy free protein Cream Cheese?

Absolutely! I personally enjoy Kite Hill Protein Cream Cheese, but regular or reduced-fat cream cheese will work beautifully. Keep in mind that the nutritional information will change depending on the brand.

Can I use full-fat Greek yogurt?

Yes! Full-fat Greek yogurt will create an even richer dip. I prefer nonfat Greek yogurt for the added protein relative to calories, but both options work.

Can I make this without mayonnaise?

You can replace the mayonnaise with additional Greek yogurt, although the dip will taste slightly tangier and less rich.

Is this French onion dip gluten-free?

The ingredients are generally gluten-free, but always check your liquid aminos, cream cheese, and other packaged ingredients to ensure they’re certified or labeled gluten-free if needed.

Can I use white onions instead of yellow onions?

Yes, although I prefer yellow onions because they develop such a delicious sweetness when caramelized.

Can I make this dip in a smaller baking dish?

Yes! A small oval baking dish or similar oven-safe dish works well. Just make sure there’s enough room for the dip to bubble without overflowing. Baking time may vary depending on the depth of the dish.
